How to Lose Weight During Perimenopause

Perimenopause can be one of the most frustrating seasons of life, especially when the strategies that once worked for weight loss suddenly seem ineffective.

Hormonal changes can influence appetite, body composition, energy levels, sleep quality, and where your body stores fat, making the process feel more challenging than it used to.

While those changes are real, they do not make healthy, sustainable weight loss impossible.

Rather than chasing quick fixes or the latest fad diet, focusing on the habits that have the greatest impact will produce the best long-term results.

Wanting to lose weight during perimenopause isn’t about chasing an unrealistic standard—it’s a worthwhile goal that can improve your energy, mobility, confidence, metabolic health, and quality of life for years to come.

Here’s how…

1. Maintain a Negative Energy Balance (aka Calorie Deficit)

A calorie deficit is the one requirement for losing body fat—your body must consistently burn more energy than it consumes over time.

Hormonal changes during perimenopause can affect hunger and energy expenditure, but they do not eliminate this fundamental principle of weight loss.

2. Prioritize Optimal Protein Intake

Eating enough protein helps preserve lean muscle mass while losing weight, which becomes increasingly important as muscle naturally declines with age.

Protein also promotes fullness after meals, making it easier to maintain a calorie deficit without feeling constantly hungry.

3. Increase Your Fiber Intake

Fiber helps you stay satisfied longer, supports healthy digestion, and can improve blood sugar regulation throughout the day.

Building meals around vegetables, fruits, legumes, and whole grains makes it easier to manage hunger while improving overall health.

4. Stay Optimally Hydrated

Even mild dehydration can contribute to fatigue, reduced exercise performance, and increased feelings of hunger that are actually thirst.

Drinking enough water throughout the day supports normal body functions and can make healthy eating and exercise feel much more manageable.

5. Strength Train Regularly

Strength training helps preserve and build muscle, which supports metabolism, improves functional strength, and enhances body composition.

Aim to challenge your major muscle groups at least two to three times per week while progressively increasing the difficulty over time.

6. Include Cardiovascular Exercise

Walking, cycling, swimming, jogging, or other forms of cardio help increase calorie expenditure while improving heart health, endurance, and overall fitness.

Combining regular cardiovascular exercise with strength training provides greater health benefits than relying on either one alone.

7. Prioritize Quality Sleep

Poor sleep can increase hunger hormones, reduce self-control around food, and leave you with less energy to stay active.

Consistently getting seven to nine hours of quality sleep each night supports weight management, recovery, hormone regulation, and overall well-being.

Bottom Line

Perimenopause may feel like it changes the path to weight loss or makes it an impossible feat, but it doesn’t change what ultimately drives lasting results.
